I'm an older guy so I have to be careful of knees and lower back. You need sessions of training where you keep your heart rate elevated for a period of time. You also need exercise that strengthens and stretches the muscles around the hip joints, ankles and lower back. Do these exercises in circuits and you have a simple, balanced routine that enhances endurance, strength, flexibility, balance and coordination.
